Flexibility and recovery are half the sport. This is a simple daily routine used by gymnasts and dancers — 15 minutes with three inexpensive tools.
Why foam rolling works for gymnasts
Rolling before training increases blood flow and range of motion; rolling after training reduces next-day soreness. For growing athletes it's the safest form of self-massage — pressure is easy to control.
The 15-minute routine
Calves & ankles (3 min)
Sit with the 33 cm foam roller under one calf, roll slowly ankle to knee. Point and flex at the tender spots. Gymnasts' ankles take enormous load — don't skip this.
Quads & hip flexors (4 min)
Face down, roller under the thigh. Slow passes, pausing on tight spots. Tight hip flexors are the most common reason leaps stall.
Back (4 min)
Roller across the mid-back, hands behind head, small rocking passes. Avoid rolling the lower back directly — move to glutes instead.
Feet (2 min)
Standing, roll each arch over a small massage ball or the end of the roller. Essential prep for toe-shoe work.
Balance finisher (2 min)
Finish on a balance cushion — 60 seconds per leg in relevé, or practice turnout mechanics on a turning board.
